The calculator uses body mass and turnaround time to set a first carbohydrate serving, protein serving, and measured fluid-replacement estimate. It also scores how urgent the first intake is.
Protein target (g) = body mass (kg) × protein rate (g/kg)
Estimated fluid loss (L) ≈ pre mass (kg) - post mass (kg) + drink (L) - urine (L)
Rapid fluid replacement (L) = estimated fluid loss × 1.5
The carbohydrate rate ranges from 0.4 to 1.2 g/kg. The high end is used when a glycogen-demanding session is followed by another hard session within eight hours. A moderate first meal uses 0.7 to 1.0 g/kg. Easy or strength-focused sessions without a fast turnaround use less.
The protein rate is 0.25 to 0.35 g/kg for this tool. Hard, strength, and muscle-gain sessions use about 0.30 g/kg. Adults age 65 and older use 0.35 g/kg as a planning point, while the guide still shows the wider 0.25 to 0.40 g/kg evidence range.
Recovery Nutrition Urgency Score
The score begins at 30. A next hard session within four hours adds 50 points, within eight hours adds 40, and within 24 hours adds 20. Long duration, hard intensity, larger body-mass loss, a fasted workout, and more than two hours already passed can add points. A recent meal can subtract 10.
A high score does not mean a person is medically unwell. It means that prompt food and fluid may matter more for the next performance. Safety checkboxes can override the score and withhold targets.

If pre-session mass was 68.0 kg, post-session mass was 67.2 kg, and 0.6 L was consumed, estimated fluid loss is 68.0 - 67.2 + 0.6 = 1.4 L. Rapid replacement is about 1.4 × 1.5 = 2.1 L over the next several hours, not all at once.
