The planner uses recent race pace, the Riegel distance formula, current weekly distance, longest run, available days, and weeks to the event.

Race equivalence works best for runners trained for both distances and on similar terrain. Heat, hills, wind, altitude, fueling, course surface, and endurance can change results.

The plan separates predicted pace from plan feasibility. A fast time estimate does not erase a short training timeline or low current mileage.

These are tool heuristics. World Athletics plans vary by level, and its beginner half-marathon plan uses three weekly sessions. The NHS Couch to 5K uses three weekly runs with rest days across nine weeks.

CDC guidance updated in 2025 says to start slowly and build toward more time or challenge. Beginners should not add distance and hard intensity together when a simpler progression works.

How Does a Running Plan Change by Age?

Age does not automatically lower pace or remove running days. Recovery, training history, health, strength, balance, and current ability are more useful inputs.

Adults 65 and older should also include strength and balance work as abilities allow. New vigorous exercise deserves extra care when someone has been inactive, has a disability, or has a chronic condition.

Running Plan Limits and Safety

This tool cannot diagnose injury, clear someone for exercise, assess gait, or predict race completion. It does not replace a coach, physical therapist, or clinician.

Stop and seek appropriate care for chest pain, fainting, severe breathlessness, or a new sustained irregular heartbeat. Pain that changes running needs assessment rather than an automated mileage increase.

Trail, mountain, heat, altitude, pregnancy, youth, para-athletics, elite training, and return after injury need more specific planning. Wearable HRV, sleep, and resting heart rate provide context only.

How many days should a beginner run?

The NHS Couch to 5K uses three weekly runs with rest days between them. Individual ability differs, so repeat or adapt sessions when needed.

How accurate is the predicted race time?

It is a mathematical equivalence based on recent performance. Training specificity, terrain, weather, pacing, endurance, and course conditions can create a different result.

Should every runner do speed work?

No. Beginners, injured runners, and people with a short base may benefit more from easy consistency. This tool removes quality work when the entered context is not suitable.

Does age slow the calculated pace?

No. The calculator uses actual recent performance rather than an age penalty. Age adds context for recovery, strength, balance, and health only.

Can I make up missed mileage?

Do not compress missed training into one week. Resume from a manageable level and rebuild gradually, especially after illness, injury, or a long break.

Is the plan really AI-generated?

It uses disclosed fixed rules and does not call an AI model. It cannot learn from your data or guarantee a personalized outcome.
