Sleep Debt Recovery Formula

Sleep debt is the sum of each night’s shortfall below your personal target. The recovery timeline divides that total by the extra sleep opportunity you plan each night.

Nightly shortfall = max(0, sleep target - actual sleep)
Seven-day sleep debt = sum of the seven nightly shortfalls
Planning nights = sleep debt ÷ planned extra sleep per night, rounded up
Time in bed = sleep target + planned extra sleep + time to fall asleep

The formula does not cancel one short night with a later long night. Extra sleep may help recovery, but the body does not keep a simple bank account. Different parts of alertness, mood, metabolism, and performance can recover at different rates.

A 2022 review found that recovery depends on the type of sleep loss, the length of recovery sleep, and the number of recovery opportunities. That is why this tool calls the result a planning timeline, not a biological recovery date.

Worked Sleep Debt Recovery Calculation

Suppose your target is 8 hours. You sleep 6.5, 7, 6, 7.5, 6.5, 8, and 7 hours. The nightly shortfalls are 1.5, 1, 2, 0.5, 1.5, 0, and 1 hour.

Total sleep debt is 7.5 hours. If you create 45 extra minutes, or 0.75 hour, on each recovery night, the schedule estimate is 7.5 ÷ 0.75 = 10 nights. Your alertness may improve sooner or later than that simple timeline.

The readiness estimate starts at 100. It subtracts points for total debt, very short nights, daytime sleepiness, broken sleep, high stress, soreness, alcohol, unusual HRV or resting heart rate, shift work, and a demanding next session.

Age is not used to claim that recovery is slower or faster. Research has not established one reliable age-based repayment formula. The tool uses age only to show the right sleep-duration context.

Athletes should combine sleep debt with daytime sleepiness, workout risk, soreness, stress, and personal physiological trends. One wearable score should not decide a hard session by itself.
